Search “how many calories should I eat” and you’ll get a wall of one-size-fits-all numbers — 2,000 for women, 2,500 for men — that ignore the only two variables that actually determine the answer: how much energy your body burns doing nothing, and how much it burns doing what you actually do all day. Those two numbers have names: BMR and TDEE. Once you understand the difference, every calorie target you’ll ever see suddenly makes sense.
BMR: what your body spends just staying alive
Your Basal Metabolic Rate is the energy your body would burn if you spent 24 hours lying still in a room at a comfortable temperature, digesting nothing. It covers the invisible work: keeping your heart beating, your lungs breathing, your brain running, your body temperature stable, your cells repairing themselves.
This is not a small number. For most adults, BMR accounts for 60–75% of all calories burned in a day — more than exercise, more than walking around, more than anything you consciously do. A 30-year-old man of average height and weight has a BMR somewhere around 1,600–1,800 kcal; a woman of the same age and build, around 1,300–1,500 kcal. The difference comes mostly from body composition — muscle tissue burns more energy at rest than fat tissue does.
Two formulas dominate BMR estimation. The Harris-Benedict equation (1919, revised 1984) came first and is still widely quoted. The Mifflin-St Jeor equation (1990) was derived from a more modern population sample and is what most dietitians and research papers now default to — studies consistently find it lands within about 10% of measured values for most people. The two formulas usually differ by less than 5% for any given person, so don’t agonize over which one a calculator uses.
TDEE: what you actually burn in real life
Nobody spends the day lying motionless. You walk, sit upright, type, climb stairs, maybe train. Total Daily Energy Expenditure takes your BMR and multiplies it by an activity factor that accounts for all of that:

So a man with a BMR of 1,700 kcal and a desk job burns roughly 2,040 kcal per day, while the same man training five days a week burns about 2,635 kcal. Same body, same BMR — nearly 600 kcal of difference from lifestyle alone.
TDEE is the number that answers the original question. Your TDEE is how many calories you should eat per day to stay exactly the weight you are.
The three targets: lose, maintain, gain
Everything in calorie planning derives from TDEE with simple arithmetic:
- Maintain weight: eat at your TDEE.
- Lose weight: eat below it. A deficit of ~500 kcal/day works out to roughly half a kilogram (about one pound) per week — a pace most evidence supports as sustainable. Going far below that tends to backfire: energy crashes, muscle loss, and a metabolism that adapts downward. Most guidance sets a floor around 1,500 kcal/day for men and 1,200 for women unless a doctor is supervising.
- Gain weight/muscle: eat above it, typically +300 to +500 kcal/day, paired with resistance training so the surplus builds muscle rather than just fat.
Notice what’s not in this list: any fixed universal number. A 55 kg sedentary woman and a 95 kg construction worker might have TDEEs of 1,600 and 3,400 kcal — telling both to “eat 2,000 calories” would put one in a surplus and the other in a dangerous deficit.
Where the estimates go wrong
BMR formulas are population averages, and you are one person. The known blind spots:
- Body composition. Two people with identical height, weight, age and sex can differ by 200+ kcal in real BMR if one carries significantly more muscle. Formulas only see the scale weight.
- Honest activity assessment. The most common error isn’t the formula — it’s people selecting “moderately active” because they intend to exercise three times a week. If in doubt, pick the lower tier.
- Adaptation. After weeks in a deficit, your body quietly reduces its energy spend. This is normal; recalculate as your weight changes rather than treating the initial number as permanent.
The practical approach: treat a calculated TDEE as a well-informed starting point, eat at that level for two or three weeks, watch the scale, and adjust by 100–200 kcal if reality disagrees with the estimate. Your own weight trend over time is the only measurement that never lies.
The bottom line
BMR tells you what your body needs at idle; TDEE tells you what it needs at your actual pace of life; and every sensible calorie target — cutting, maintaining, bulking — is just TDEE plus or minus a modest adjustment. Skip the universal numbers, run your own, and let a few weeks of real-world data fine-tune the rest.
